Today we sit down with Branko, a 7 year member at All Level who uses his fitness to pursue his passion in obstacle course racing.  A first place finisher at the Spartan Race in Hawaii, Branko travels all over the world chasing podiums and making memories.  Branko discusses how he uses CrossFit to train for Spartan and Deka races as well as to prepare him for his physical job.

stuff. So first off, tell me a little bit about yourself, Bronco. Where'd you grow up? Where'd you go to school? Play any sports growing up? Born and raised Windsor, Ontario.

met Met hospital. yeah Went to Prince Edward High School and then moved. Grade school. Grade school, yeah. Then we moved to the East End, went to Riverside High School.

What else was there? Did you play any sports growing up? played sports. Hockey. yeah That was the main sport. And then I was using track and field running events as training cool to get in shape for And then for that yeah you went to school at St. Clair? Yes. Then I went to school at St. Clair for the heating and cooling course. yep And then as part of my apprenticeship, had to go to Mohawk in Hamilton yeah for my apprenticeship.

Cool. Yeah. And so you, that's what you do now is you, uh, do heating and cooling. Yes. And mostly industrial applications. Uh, like small commercial, small commercial. Yeah. i Like my, my restaurants and my plazas. Oh, nice. Put me up on the roof, leave me alone yeah and get it fixed. Let's do your thing. yeah I love it.

Okay. Uh, we talked about what you did for work. How long have you been doing CrossFit? I know we already talked about that briefly, but, yeah tell me a little bit about how you got into CrossFit. yeah That's a good story. well, uh, a previous member who promises he's coming back, uh, Jay Henderson, uh, was telling me all about CrossFit and I'm looking at this stuff and he's explaining it to me. I'm thinking, you guys are crazy. You're doing like six, 60 reps on deadlifts and being from a conventional thing where Jim, where like 30 reps is the max type of thing. Right.

uh and and all these pull-ups and all these other stuff and like this is crazy then I started getting back into the fitness after starting my business I was really focused on that got away from the fitness part of it and then getting into fitness again was just running around the neighborhood doing workouts at the park yeah and then Jay told me about that and winter was was on its way And you guys offered the golden ticket one month free. so i was like, all right, fine.

February, it's cold. It's freezing outside. it's really not enjoyable going to the park or running around the block. I'll enjoy this one month free at your cult thing that you do.

And then I'm out of there. Yeah. So I sign up, get here. We start doing the workouts, starting to get it, enjoy it. And then everybody tar starts talking about the open coming up. Right.

And I'm like, I don't know. Well, finally, i was convinced let's do the opening. Okay, fine. I'll pay for one month. Yeah. Get this open done. And then I'm out of here. Yeah. And yeah, haven't left seven years later, seven years later. So we were just talking about that today because we have a couple new members that were in the 630 AM class and we were telling them about the open. So you did the CrossFit open pretty soon after you joined, right? Yeah. So this will be what your seventh or eighth open? Maybe eighth because they did two in one year.

Uh, and it's cool that this will be, that's how you kind of got started at CrossFit too. Yeah. Yeah. Started and then boom, right into the open. Yeah. I learned the base, basically the basics. Yeah. And then went right into the sport side of it. Yeah. Uh, and,

yeah i remember doing my first handstand push-up had no clue i just did strict think i did three different ones i actually remember that and you're like you can kip i'm like well yeah you can kip but if you can go strict why not yeah that's amazing okay so we already talked about what prompted you to start uh and do you remember your first class or your first session i don't really remember my first session i remember one of my first workout which was a partner workout. Yeah. And Jay Henderson was with me and we had to do cleans. And I think it was like, i do a clean drop or he does a clean actually should say he did the clean drop it. I did my clean and coming from the big gym. Yeah.

I didn't know how to drop it. yeah So I kind of just kneeled down and then put the coach was looking at me like, what is that? What are you doing? Jay, look at me like, we,

That's, I think that's probably a pretty, pretty important point. Cause I think a lot of people that come here, they have never dropped a barbell yeah in their life. yeah And, and we use it as, you know, quote unquote for safety. And then sometimes we just do it because it's kind of cool to do, but people should be taught.

Like we teach them how to bail a back squat and teach them how to bail other stuff, but like dropping, even dropping a clean, right Like they have no idea. So I see that all the time, people afraid or putting it down and running away from it. So, I mean,

That's a skill maybe that we should be like, Hey, you can drop the barbell and this is how you do it because we just expect everyone to know. Well, yeah, we do go through it on, on heavy back squat days. Yeah. And yeah, I never knew how to fail. it Like when you fail a back squat at at a big gym, you just collapse on yourself. Yeah. And then your buddies kind of pick you up and you're kind of done for the day. Yeah. We're here. You're taught like proper techniques and how to not injure yourself. Yeah. no yeah Okay.

PR accomplishment. I don't know. Just just coming in here. that's That's not the main thing. You are very consistent. Just getting in here on the majority of the days. Yeah. And yeah, just that consistency. You're a committed club member, a frequent committed member for sure. Unless you're traveling.

Spartan Race Adventures

outside the gym. You do Spartan races. I mean, Spartan, think it's your main thing. Yeah. Right. And then you do some DECA competitions as well.

Tell me a little bit about Spartan and your accomplishments there. Well, that was a good segue. You said, I'm not a committed club member when I'm traveling. Right. And I use the Spartan as an excuse to get out for extended weekends and do a little bit of traveling. Yeah. Yeah. So tell me what a Spartan race is. So obstacle course racing. yeah i I call it like a jungle gym for grownups basically. Yeah. Yeah. That's how I feel about it.

They've got four different races, a 50 K, which I've never done. Tina has done a 50 K. Oh, wow. They got 21K, 10K and a 5K. All of them are on the shirt. sure try When you finish all three of them yeah in one calendar year, you're considered a trifecta athlete. If you do all three in one weekend, yeah they give you a special medal for that. This was last year's little medal. yeah what' honor Yeah. For doing all three in one weekend.

And so how many obstacles are there on a Spartan race? Ooh. It all varies on the distance. Really? Yeah. Yeah. The 20, the beast, I think he's got 25. Okay. The 10 K's you got 15. Yeah. And then the 5 K's got 10.

So a couple parts of parts this question. First off, where are some of the places you travel to for your Spartan races? Well, the first place was Blue Mountain. Yep. You and I did that one together, thinking thinking that this gym was going to be enough for us.

Worst, the hardest thing, one of the hardest things I've ever done in my life, I think was that beast. Don't start with the beast, maybe start with the five or 10 K and then try a beast. Yeah. Yeah. Five and a half hours ish or yeah something. I forget exactly. Yeah.

Yeah. I'd never been so happy to see a burning pit in my life. It's like, Oh my God, let me run through this and be done. Yeah. Uh, so blue mountain, I look at that as my Canadian championship that are at the end of the year. Uh, that's my, my goal.

uh cincinnati yeah is also a fun one for me very similar to blue mountain lots of hills ups and downs uh last year we i went to dodger stadium in la wow what's fenway park in boston yeah uh we west virginia uh new jersey uh where else have i been but e and then yes hawaii was was my my pinnacle last year. Yeah. Yeah. You did really well Hawaii, right? Yes. Yes. Tell me about that.

I finished first place. Whoa. In Hawaii. Very surprised on that one. Amazing. Yeah. Yeah. It was, it was hot. They talk about the heat. Yeah.

But it's different like here in Ontario because at night it cools off, the ground gets cool. yeah So when you run under a tree, you actually feel cooler.

But there in Hawaii, because the ground is hot all the time, yeah you run under under a tree and the only difference is instead of the heat hitting you radiating from the sun, it radiates out of the ground.

So it's basically you're running in a sauna. Very unexpected. Yeah. yeah Yeah. ied Must have been good for you finishing first. That's amazing. it was Tell me about the big boy medal here. Oh, that's for, so last year I went to six weekends.

Yeah. So each week when you do the the one weekend in a row, yeah you get that one. Yeah. And then after that, when you get two trifecta weekends, they give you medal. Yeah. And just they give you bigger medals each time.

And I did six race weekends last year. So I got a times six trifecta medal. Wow. Yeah. That's pretty crazy. Yeah. So. Tell me how your training here at CrossFit in the gym helps you and translates into your Spartan races. Well, it's, i don't know, the superior way for me to prepare for my obstacles. Yeah. It makes all the obstacles super easy. Yeah. Grip strength. We're hanging from the rig. Yeah. So monkey bars is not a problem for me. Yes.

There's a little bit of technique to learn on those things. Because the very first time we did the monkey bars, I fell right off of it. Yes. That was very painful. Yeah. But now I've got a prop instead of like a regular monkey bark technique when you're a kid, it's more of a side to side action. yeah And even if it's wet outside or icy, there's a blue mountain one or not blue mountain at Mount Tromble on Montreal. I forgot to mention that one. yeah There was it was icy at the at the peak and there was monkey bars was on the summit.

And yeah, it was very frosty, but I didn't fall off. So that was a good one. But yeah, here it sets us up here. it gives us a nice base training.

And then just once I get into about 12 weeks out from a race, I incorporate running about minimum twice a week, but I try and go for three times a week.

I think that's, and you do a lot of hill running as well, yeah right? Because that's something that, that I know when I did my first and only Spartan is that I didn't do any hill running and that was majority of that race was up, down, up, down. So I think incorporating that and box step ups and things of that nature helps that training as well too.

All right. So what is the the kind of timeframe for a beast for a 10 K and a 5 like what What are you finishing those around? Yeah. Well, our first one we did at five and a half. Yeah. But now my five, my 5K is under an hour, usually about 45 minutes to 50 minutes. Yeah. Again, depending on the train, yeah if we're running up and down on Malden on Blue Mountain, yeah it's a lot slower compared to a race in Ohio that's very flat. Yeah. And then the 10K is under two hours.

And then depending on it, the beast is but rough is under three hours. Wow. Yeah, really? You've gotten that much faster. Yes. Now. Okay. With for me, when I did mine, there's a lot of obstacles I failed and the punishment for failure was 30 burpees. Yes. Right. Yeah. And regular chest to deck, like good burpees. Yep. And some of them do have penalty loops like, penalty yeah well, which I would much have preferred.

But believe me, CrossFit prepared prepared me for a lot of burpees, which I did. so how many are you completing all the obstacles generally in a, in your Spartans? the, yeah, the only obstacle that I have a hard time with is the spear throw. Right. Uh, and that's just technique. The only one i'm good at. Make sure your hips are square, your shoulder square. When you're tired, you kind of come in and like just chuck it. Yeah. But you gotta take a breath.

make sure everything's lined up yeah and hit the target. I'm probably about 60, 40 on hitting the spear throw. yeah That's the only one that's a tough one. And that's the one that's mandatory 30 burpees.

Some of the other obstacles are just a penalty loop. And depending on the obstacles, how the difficulty of them, Some, yeah, you see some of the competitive athletes, they again they say you have to attempt the the obstacle, but there's no real definition of what the attempt is.

Right. So some of the competitive elite athletes who are really strong at running yeah and not so strong at obstacles, they just touch the obstacle and like, oh, I tried it. And then they just do the penalty loop.

And to me, that's that's one thing they should demand is like a minimum completion rate. I think you're probably correct. Type of thing. Yeah. Because that would be preferable. Yeah. And I've gotten into that too. When I'm doing three races in one weekend, yeah it gets tough. and i And if it's rainy and muddy out, I know or not know, but I'm not confident that I have the ability to finish that obstacle, yeah which is Olympus is a tough one. It's a wall that's on an angle. yeah and You have to, there's hand holes on it yeah with your and your feet there. So if your feet are covered in mud, you got no traction with your feet. It's all grip strength. yeah So that's that's one that I choose to opt out sometimes. Okay.

what's your what's your favorite obstacle on the course uh well monkey bars because here right it looks super easy for me uh the rope climb they have real climb just like we have here again i fully enjoy that one yeah yeah those those are what's your least favorite uh i wouldn't well olympus is my most challenging one right uh and i use the pegboard here yeah to to help me prepare for that one i want to call my least favorite what is my least favorite Oh, it's a it's an Olympus ball Atlas ball that's on a chain. Okay, so it's just super awkward. Yeah, I don't understand. We just have to carry it like 50 meters there and back.

Okay. And it's just awkward. I do carry with one hand and have it slap your leg. do you have it slap the other leg or just carry it in the middle and and waddle? Yeah, I don't I don't like that one. Cool.

Now you do another kind of obstacle course race, little tell me about Deca. Deca. Well, Deca, I think Spartan made it for the off season, right? Uh, when you're not running outside. So it's more of an indoor event and a lot of small gyms, you looked into it, right?

Uh, but their demands were a little bit too high. And yeah, so that's in the off season. I had just signed up for one next month and it's got deca Greek for 10

Exploring DECA Races

stations. Right. So similar to high rocks. Yeah. There's 10 stations in there. Weighted lunges.

What is it? Skier, row machine, weighted sit ups. What's that? What's at the end there? Oh, weighted burpees. Salt bike too, right? A salt bike. Oh yeah. Salt bike. plus That's a tricky one. There's a sled sled push and pull. Yeah. Yes.

so that's a that's those are all movements that crossfitters would be fairly familiar with i know that like spartan has stuff that me requires you to train a little differently like a spear throw like some of the the climbing and and even the monkey bars like i remember i tried all straight arm where you have to have bent arm when you're doing yes but deca is more like stuff you would do in the gym and there's different versions right so there's deco without running that's a deca strong correct And then there's DECA. Mile, which is 150 meters between each station. Short run. Yeah. What's the other one? the The fit. And that's 500 meters. In between each station. And that equals 5k total. Oh, right. 500 times 10 stations. Yeah.

Yeah. All stuff that would be kind of a cool way for people to test themselves, maybe outside the gym as well, too. Yes. And those are, there's a lot of local ones, local, I guess, more Toronto area. Yeah. The the GTA area. Yeah. So a nice little road trip. Cool. Or Ohio. Right. Yeah, yeah, yeah. Okay. Let's circle back here. If you could give your day one CrossFit self some advice, what would it be? oh

Well, forget about your ego would be number one. It's still tough. I don't even listen to that that advice today. Yeah. yeah and And do the accessory work.

Which I'm not great at because it's like, I like the mat cons. I like lifting, but the accessory and the stretching need to get a little better. Yeah. How has CrossFit helped you in your daily life? I know you have a very physical job.

Well, yeah. So from day one, when I came here, my back is... It's in bad shape. Yeah, it still is a bad shape. But now coming here, i don't feel it like I did back then. Right. So anytime we did any lifts, I had a compression belt that I had to wear. I wouldn't be able to do any lifts without this belt when I was here. yeah And I was wearing that belt majority of the time when I was at work.

I'd keep it in my truck and if i wasn't carrying my if I carried anything heavier than my tool bag, I'd have to put my belt on to do just to work every day. yeah So coming here, I'm now freely working out without my belt. I don't bring my belt to work anymore. nice So yeah, huge improvement. yeah I still have to be cautious with my movements. for sure But yeah, big time big time improvement on that side. That's awesome. youre i've That's one thing that's come up over this the course of these podcasts is people that have come in with stuff like chronic back pain or shoulder pain and then it's kind of gone away or gotten a lot better yeah when everything else gets stronger. yeah So everything else gets stronger takes the heat off your back. That's really, really cool. yeah Okay. Do you have a morning routine?

Just try to get to the gym on time. i Get to the the front door by 630 is my goal. I have, but it's not really a pre-workout. It's more for your just your your body. I just have five grams of baking soda yeah every morning. Just a small little glass. Just chug that as part of my my morning routine. yeah And then get ready and and get my butt over here. Cool.

They're not pretty, but I enjoy them. No, you do you do really well on the bar. Your gymnastics for a bigger guy are good. Really good. Least favorite movement?

Well, my back and my ego yeah don't like doing deadlifts. Yeah. Yeah. Yeah. I hear you there. I hear you. Okay. Morning, afternoon or evening classes? Morning. I got to get it done. I never know when my job finishes. Right. If something, somebody doesn't have heating or air conditioning, I can't just say, oh, it's 430. I got to hit the gym.

I'll talk to you later. Yeah. That's why I'm a big proponent of early morning workouts before anyone starts trying to take your time from you, you know, asking kids, work, all that kind of stuff. Right. so get it done in the morning. Love it. long endurance workouts or short sprinty workouts?

i I don't know. i may Again, maybe something wrong with my wiring in my brain. The long ones, yeah that you just grind it and and push to the end. yeah The short sprinty ones, just getting the heart rate up there and maintaining that peak level for less than 10 minutes type of thing. It's very challenging for me. For sure.

I'm with you there. i mean You're a grinder and I think you do really well at those and that's why you're a great Spartan racer as well, but man, those short sprinty ones, they're tough. I fear those for sure. Yes. Okay. Favorite indulgent food?

A Proposal Tale

Yes. You got engaged, and you told me the story. Can you kind of retell it again? It was pretty amazing. So the engagement part of it. Yeah, I think, OK, because I thought because I know you'd had a couple of different yeah ideas and options and it didn't really come to fruition. And then you kind of seized the moment. So tell me about that. Yeah. and Well, yeah, that was a pretty good short version of it. Yeah, I was trying to set up something for cap calendar New Year's. yeah That didn't work out. I'm Serbian Orthodox. yeah So we have January 7th Christmas.

Didn't really want it to be a Christmas gift. so it didn't happen then we had a uh what else was there we had a saint well we had serbian new years and we didn't those plans fell apart we had our i celebrate saint john on the baptist day january 20th and i was thinking about doing it there and it just didn't feel right and then finally lunar new years which is actually today tomorrow uh anyway it's coming up and they had a celebration for new year's And so I was like, oh, sweet. I'll bring the the ring with me. I'll throw it in her champagne glass and I'll do it at at midnight.

And I'm like, oh, no, she's kind of clean. So she probably won't want that. So I brought I found some wrapping ribbon and I put that on the on the ring and I think I'm going to just tie on to the bottom of the champagne glass and do it that way. yeah So that as we're getting ready, I'm like, OK, so what's the like how what's happening at New Year's? How are we doing at midnight? How are we doing it? What's the protocol just so I can know what I have to do?

And she's going, oh no, midnight, we're to be out of there by 10 o'clock. So I'm going, oh man, okay. So it's still in my pocket. Obviously midnight with the champagne is not going happen. Trying to think of other things.

And they've got the, tradition where they put money in envelopes and they give that out to the kids on celebrations like this. So I'm observing that I'm thinking, oh, shoot, that's what I can do. yeah So I went to her sister in law. like, hey, give me can I get one of your envelopes.

She hands me the envelope. like I don't need the money. Part of it gave that back to her. She said, what are you doing with this? She's trying to figure out why am I I'm asking like like what kids are you to give one envelope to? You can't do that. Right. Like, no, no, I'm just giving it to to Tina.

And I'm going to put an engagement ring in there and to propose to her. And she's like, oh, my God. Yeah. And i then i had to ask her, like, OK, how what's the protocol? am Am I allowed to open the envelope and show what's in there? And no, no, no, no. no You just give the envelope and then they open it up. yeah So then as we're getting ready to leave, people are are packing up. i Wait, hey, just just five more minutes, guys. they just want to take a picture. we should take pictures and then we can leave. Yeah.

So somehow I convinced everybody not to leave just yet. And then they had a nice little background there for New Year's. And then I proposed there, gave her the envelope and she was super shocked when she opened up the envelope. That's amazing. Yeah.

Tales of the Town. Tales of the Town. And what is, what is, what does she cover on that? Well, similar to this, people from Windsor and their stories. it at first originally started, she's, she does a open mic night. Yeah. So it kind of started from open mic night and people's stories from the open mic night. Yeah. And then people at the open mic night wanted to share their stories, get more in depth. Yeah. because you only have well, five to like seven minutes kind of timeframe to tell your story. And some of the stories, seven minutes doesn't fit it. yeah So then from there, she's done the podcast. So people have a half hour, whatever timeframe it is to share their stories. Oh, that's amazing. Yeah, I know you've told me about a few of the Tales of the Town open mic nights that you've done where you go and and people tell personal stories, right? In front of a crowd, which is a really tough thing to do. today So talk about getting outside of your comfort zone.

And that's i would I'd like to eventually end up trying one of those. You know what I mean? It'd be frightening, very frightening. But it'd be a good way to kind of put yourself out there. Yeah. Yeah. People show up. and There's no, you don't have to tell a story when you show up. Yeah. But usually I'm like her backup. If she's only, she wants, usually has to get seven people, six, seven people. yeah And if she doesn't have that many people sign up, I'll be the backup.

And most of the time I have an idea of the story I'm go to tell. Sure. And then I listen to other people's stories and I go, Oh, I got a story I can relate to that. Yeah. And then by the end of the night, when, when I'm one of the latter people to speak, I've got a completely different story than what I thought. Yeah. And so the people who went in front of you kind of shaped the story that you're going to tell. Yeah.
