Rich: Welcome to episode 559. I can't believe it. of the Grit to Greatness Endurance Podcast. We're your hosts, coaches Rich Source and Kristen Overton, aka KO. And we are on a mission to help endurance athletes train smarter, race stronger, and build the grit it takes to achieve greatness.
Rich: Today, Coach KO is going to take us. She's not going to be the co -host. She's also our featured guest because she is. I mean... Is it right? Three decades in triathlon with more than 20 half.
Rich: Ironman distance races, and you just did 70 .3 World Championship in Nice. you've got a sports medicine background you're going to take us through kind of the energy and the competition and the of this championship field and like I want to hear like all of the selfies that you got with people and like all of the pro sightings because like the pro field and the pro race was electric.
Rich: So. Hey. Glad. to be back with you Tonight. my friend.
Kristin Overton: it's That's awesome. i'm I'm so happy to do this with you, Rich. It's going to be so much fun. I had a great time in Nice. and just, just so much to talk about and you know it's It's been a good run of 30 years of triathlon. and I hope for you know. lot lot more lot more years of having fun and.
Kristin Overton: doing big things like I did this past weekend.
Rich: How many world championships have you been to?
Kristin Overton: Uh, two. So, two 70 .3s. haven't quite made that full Ironman World Championship. Someday, maybe, someday. skipped a couple did qualify before but Skipped a couple.
Kristin Overton: due to travel constraints, et cetera. but
Rich: It's tough.
Kristin Overton: That 70 .3 distance is kind of my sweet spot for sure.
Rich: you're Yeah, you're an assassin. You know, speaking of the full distance and potentially qualifying for the Ironman World Championship. You know, we might as well go ahead and just give a huge freaking shout out to Coach Lauren Brown. who I think I'm guessing this year has her head hit the pillow yet.
Rich: No, it has not. we just sent I just sent her a text a little bit ago.
Kristin Overton: It's getting close.
Rich: Uh,
Kristin Overton: Yeah, I texted her earlier as well.
Rich: It's getting close.
Kristin Overton: yeah getting close she's locked and loaded she she sounds like she's ready to go she's got the pink hair ready
Rich: Go to bed.
Kristin Overton: a Yep, doing her second Ironman and trying to to go hard and and see if she can get one of those qualifying spots for Kona.
Rich: Uh,
Rich: That'd be amazing. Well. but you know I'm going to kick it over to you because so I'm going to spend a lot of time asking you questions. do you mind giving a shout out to and giving a happy happy birthday shout out to Are. birthdays?
Rich: For the month of September.
Kristin Overton: Oh yeah, that we have we have a lot of birthdays in September.
Rich: I know, right?
Kristin Overton: Yeah, so we'll start off. So Kevin Cole, his birthday is on the 10th. We have Sasha Goldsberry.
Rich: was
Kristin Overton: Oh, was, right? but I'm in a whole time warp. but I feel like, you know, I don't know what what time zone I'm in. Sasha's birthday was on the 12th. Alice Kostrich was on the 16th.
Kristin Overton: And then we have Sarah Barr coming up on the 26th and our very own Lauren Brown. Hopefully she gets that big birthday present this weekend. Her birthday is on the 28th. So happy birthday to all of you guys in September.

Rich: Yeah, we had a great. webinar this past week. Coach Lauren. went into a lot of detail on a lot of different supplements and a lot of people Came away with like, like. follow -ups like hey i just bought this or i just got that or i'm gonna start using this after so And we had a couple of new.
Rich: new folks show up as well so it was really nice big Big group.
Kristin Overton: Awesome. Great. Yeah, great information.
Rich: All right, folks. So listen. We're going to get into this race with Coach KO. you know What I really want to do, you know. You guys already know her, but let's just kind of. Dive into some questions. Just a little bit of. We're going to kind of step into this just a little bit.
Rich: So what? made The 70 dot. world. 70 .3 World Championship experience different from a typical race. Just start with that.
Kristin Overton: So... yeah it's it's it's definitely a different environment. You know, it's, it's. More people from around the world, obviously, you know.
Kristin Overton: it wasn't in the U S and so I'm over in France and a lot, you know, people from around the world, the best of the best, you know, it's just kind of an electric feeling everybody's just super excited and jazzed up. You know, the athlete village is like.
Kristin Overton: 10 times more electric and exciting. Lots going on. You know, you're you're really seeing seeing the pros out there. You're the best of the best of the pros as well. So, you know, they're walking around, they're they're doing their...
Kristin Overton: training runs on the promenade and you're seeing them and they're you know they're they're doing their theirre Ugh. social media stuff and that sort of thing it's really fun to watch and and know that you're you know you're just you're doing your training runs right alongside of them and and being part of that you know everybody's a part of that community no matter who you are But yeah, fun fun to meet people from around the world and and just have some fun.
Rich: talk to you Just to kind of tease apart like a regular race from and from a world championship, 70 .3 or even Ironman for that matter. Like... I'm gonna i'm gonna poke into a couple places.
Rich: Talk about the athlete village. like How? How would you describe the size of the village itself? the The size of the booths, you know.
Rich: by scale.
Kristin Overton: Yeah. So, you know, slightly bigger, but...
Rich: Okay.
Kristin Overton: Not. Not, you know, and and it depends on the venue, I think. But, you know, certainly. the world championships it's it's the you know the biggest athlete's village that you're going to find no matter what 70 .3 race you go to. you know They're dialed in on on all the the merchandise and and that sort of thing.
Kristin Overton: I think, yeah, definitely a lot more vendors. So, you know, you're you're seeing everybody there. They're selling cycling shoes and helmets. and clothing and nutrition and, you know, see a lot of different things.
Kristin Overton: compared to what you might see at at just a normal. yearly race.
Rich: how how about things like security and like athlete and spectator and volunteer separation and like you know media and all of that like
Kristin Overton: Yeah. it's if the So the the venue was pretty spread out in Nice. You know, I can compare between Spain and Nice. Spain, it was a little bit more concentrated.
Kristin Overton: but you know it's pretty spread out and so you know you had kind of this big area that was like for all the volunteers and you know they had food for them and and everything else and then they have a big area where it's just like a logistic area And that sort of thing, you know, and then areas set up where they're doing interviews and and that sort of thing. So it's just like.
Kristin Overton: kind of no matter where you go there's there's something going on you know uh no matter where you are you know kind of along that the town and the promenade.
Rich: about this? what's What's one observation that you made? purely from an athlete perspective and maybe another observation. that you filtered purely from a coaching perspective.
Kristin Overton: I think you know from an athlete perspective you know you show up at the world championships and you know you you see all the athletes coming in and you know right away just by how people are.
Kristin Overton: acting and moving about and that sort of thing. There's nobody brand new there. you know uh it again it's the best of the best and you know they're for the most part very experienced athletes.
Kristin Overton: you know and And they're taking things pretty seriously. you know, you see a lot more. of. The... the priming. going on, the the priming training and and that kind of stuff. So I guess that that kind of puts it both into athlete and coaching perspective, right? You know, what are these athletes doing differently that they might not be doing in?
Kristin Overton: you know, 8.
Kristin Overton: kind of normal So to speak. you know, 70 .3 race. you know and and you know There's just. you can you can feel a lot more energy and that that motivation and and that kind of thing
Kristin Overton: So, you know, from a... coaching perspective. Okay. it's that there's a lot more going on and so you know for advice to my athletes if they're going to that situation or even into a, a normal seventy point three races.
Kristin Overton: Try not to get too caught up in all that stuff going on. And don't forget you're there for a purpose. and to do the training. ahead of time. And you know when you're traveling, you know you're like, oh, let's go sightseeing. Don't forget that, yeah, it's good to do some sightseeing, but you don't want to be on your feet too long. you You want to make sure you're getting the proper nutrition in, you're staying hydrated.
Kristin Overton: And it's easy to get kind of lost. with that kind of stuff and you realize, oh. Oh yeah, I'm racing. Let me just. Stay a little focused and hopefully push some of that sightseeing stuff to after the race.
Rich: Yeah, absolutely. Right. you can Go go have fun after, yeah.
Kristin Overton: Yeah, it's it's easy to just get caught up in the excitement for sure.
Rich: and And being down in that village, there's a lot of, it's a big energy drain too. There's a lot of energy there, but it's a lot of big energy drain.
Kristin Overton: Oh yeah.
Kristin Overton: Absolutely. You know, and it when on Friday before the race. My athlete, Lindsay, and I said, we're we're staying as far away from.
Kristin Overton: The village as possible. The only time we're gonna go down there is when we have to check our bikes And then we're going to get out and we spent most of the time and in the room. We had plenty of restaurants that were like basically right below the apartment. we were staying in, we go down, we get a sandwich, should we take a walk, you know, and then back up and relax. and read a book and you know those kind of things.
Rich: sage advice. you know speaking of sage advice you know you've done you've had 20 Plus 70 .3 finishes. Been to two world championships.
Rich: You know, you you did say, you know listen, there's not any newbies there, right? people People got there for a reason, but there's going to be a tenure difference.
Kristin Overton: Oh yeah.
Rich: what might What might someone with less, like, what might you... and this may Maybe this was the answer to the question I'm about to ask you.
Rich: what what what would What would separate? a first timer. world championship maybe a few you know maybe a few less 70 .3s under their belt you know Maybe they qualified their first one. They're here for their second one.
Rich: And. how my... Like... might you be more prepared than that person? Or what kind of things would you think a newbie might like? Need to know if this is like your first world championship
Kristin Overton: Yeah. I think... yeah having the experience and just doing them over and over, you realize that you know every course is different. and the world championship Yeah, they take it up a notch.
Kristin Overton: And, you know. it So. Nice is deemed the number one hardest 70 .3. And. This course is is what their their normal 70 .3 course is, but Spain, they actually added 1 ,000 feet of climbing just for the...
Kristin Overton: championship. So, you know, being super cognizant of okay I qualified. Did I qualify? I qualified at North Carolina where I had a little extra push on the swim and everything was super flat.
Kristin Overton: And then you go to Nice where you're doing. 4 ,000 feet of climbing pretty much in the first 25 miles. and you're swimming in the ocean without any current uh that kind of thing so i think being super cognizant of What? course you know the the course.
Kristin Overton: and the preparation beforehand. So if you'd get that prep done beforehand and... and be diligent about knowing what you're getting into it's going to take you a long way
Rich: you... Think about your frame of mind for this race. Would you say, I mean, I'm sure there's a mix of gratitude and mix of competition, like, you know.
Kristin Overton: Yeah.
Rich: But what would you say you're really getting from it? is it Are you getting a lot from the competition of it? Are you getting more from the... Just the fact that you're there.
Rich: you know the experience of it
Kristin Overton: Yeah, I think, you know, in my experience, it's been a lot more of the the gratitude. and knowing that, you know, Puddin'.
Kristin Overton: the work. to get there. And I'm like, yeah, I mean, this is going to be hard. And i you know I put in the work to actually race that course. But once you're there, you're like.
Kristin Overton: it you almost kind of let go of that competition a little bit and just realize like This is my victory lap. to really take in everything and enjoy it versus stressing about
Rich: Love that.
Kristin Overton: the competition and i want to i want to do the swim in this amount of time i want to do the bike in this amount of time i want to do the run in this amount of time but really just soak in the environment. And that's how I've.
Kristin Overton: come to those races. And I have to tell you, I feel like I've enjoyed it that much more. just being on course and You know halfway into the climb And all of a sudden you come around the corner and you look out over the vista and you finally see the Mediterranean.
Kristin Overton: And it just absolutely takes your breath away. And you're like... Oh my god. I'm riding my bike in the Alps. and I'm looking down at the Mediterranean and Like I am having the best.
Rich: pinch me is this real yeah
Kristin Overton: freaking time of my life right now even though I am like suffering and I'm sweating it out and I'm like grinding up this mountain I'm loving every second of it.
Rich: I love that. I remember my first Ironman going through downtown Cozumel. talking to another person who was just going through downtown with me going. Can you freaking believe we are doing an Ironman in Cozumel?
Rich: You know.
Kristin Overton: Right? right? It's awesome.
Rich: It was also at the inaugural one. which is kind of why. but
Kristin Overton: That's... That's pretty cool.
Rich: So...
Rich: You talked about being the hardest, like it they level up for. World Championships. Niece is the hardest. What was the hardest part of this for you?
Rich: This course.
Kristin Overton: It's it such your heart as is such a hard question.
Rich: I know there's so many hard parts.
Kristin Overton: I think... Oh my goodness, yeah.
Rich: Which one do I choose?
Kristin Overton: You know, going in, I thought that the bike was going to be the hardest. And. it actually the bike was what i expected so you know i i expected super hard and I got super hard and I... crushed it.
Kristin Overton: and and the descent i thought the descent was going to be super scary and Uh, you know, it, it made me lose sleep at night. especially after we drove it.
Kristin Overton: And I realized that it was actually scarier driving it than than cycling it. And that this set was so much fun. And it just like. I don't know, it just...
Kristin Overton: came naturally. yeah It's good to have bike handling skills. but
Rich: What was your top speed?
Kristin Overton: So once... You know what? It's so funny. I i normally, like, I have this. thing going on with lindsay and i whenever we race the same race we always like who who got the fastest And we didn't do it this time so I have to go back and see what my top speed was.
Rich: Oh.
Kristin Overton: I don't know. But so back to your question. So the hardest part actually became the run. which usually is, is.
Kristin Overton: sort of my weakest leg of the race, but it was really hot. So, you know it was 85 degrees. probably higher heat index.
Kristin Overton: Full sun. really not any shade. And so. You know. doing the bike in the climb and I i ended up a little little under my electrolytes. So yeah I went down.
Kristin Overton: first, first turn coming back legs started getting a little twitchy. And I said, uh Oh, I better start. Throwing in that salt. Luckily, I was able to catch up with it and and didn't cramp up. but So that, that, that's, that's what made the run.
Kristin Overton: probably the the hardest part is just staying up with the hydration, the electrolytes, and just keeping that mindset to just. Keep steady. Keep the pace.
Kristin Overton: Be diligent. use the ice. get as much water as you can and and keep going.
Rich: You know, you've got a yeah but you've got a sports medicine background and a coaching perspective. Wouldn't this... teach you about like the like Partly about the preparation, but like...
Rich: What the body what what it takes for the body to get ready for something like this level of Distance. Heat. Heat index with humidity.
Rich: Right. Elevation gain. you know What does it take to put that together?
Kristin Overton: Yeah, it takes a lot of strategy. you know, and and thinking about. each one of those parts and and knowing a knowing what the course is, you know knowing that you're going to be grinding and climbing. and you know, being diligent about strength training.
Kristin Overton: and mobility, I think that makes a huge difference and keeping you injury -free and staying strong so that you can handle that load.
Kristin Overton: and then you know as far as the nutrition is you know, knowing that you're going to be climbing and grinding for the first half.
Kristin Overton: And so... you know pre sort of pre -loading that and knowing that you're you're going downhill for the second half and technical dissents where you're not taking your hands off your...
Kristin Overton: off your bike. So you know you're not going to be getting as much nutrition and fluids in on that second half of the bike. So, you know, preloading that and making sure that you're kind of.
Kristin Overton: doing your extra due diligence in the beginning while you're climbing. you know, and then ahead of time, you know, knowing what the weather is going to be. Is it going to be hot? Is it going to be, you know, is it, you know, the average temperature there's in the seventies this time of year.
Kristin Overton: And this year has been, you know, Hottest year on record, I think almost everywhere in the world. So just keeping track of that and knowing like, wow, this it's going to be hot. so you know doing some heat training. beforehand you know making sure that you are staying on top of your hydration
Rich: knowing what your sodium concentration is.
Kristin Overton: Knowing what your sodium concentration is for sure. Yeah.
Rich: Wow.
Kristin Overton: Yeah.
Rich: That's awesome. That's great. again great great great advice You know, whether... so For somebody who's preparing for, you know.
Rich: 70 .3 or you know Somebody's just getting started here. But they've got this, they maybe they've got their sights on, you know. a world championship.
Rich: What? it what's one advice that you would tell them like what's one habit that you need to be able to get To your best. To your... whether it's qualifying for you know whatever Hey.
Kristin Overton: Yeah.
Rich: world championship in some fashion.
Kristin Overton: So. I think no matter what. it. it dials down to consistency. you know, and we... We talk about it all the time, right? talk about all the time.
Kristin Overton: But, you know, consistency. And so, you know. Okay. doing the training. And, you know. When you're you're consistent, you create good habits.
Kristin Overton: And then when you're consistent, then it's easier to dial it up. when you need to at certain times and really focus on intensity to to get to where you want to be to to qualify.
Kristin Overton: So you can't you can't do that without the consistency. so you know you can you can grind out heavy workouts. two days a week.
Kristin Overton: and not do anything else and you're not going to go anywhere. And it's going to be super detrimental.
Rich: That's right.
Kristin Overton: But if you...
Rich: Yeah, boy, it's the it's the habits and the behaviors that are beyond, you know, it's the stuff beyond the swim, bike, and run that you've got to think about too, right?
Kristin Overton: Yeah.
Kristin Overton: Absolutely.
Rich: That makes makes your...
Kristin Overton: Yeah.
Rich: your strategy work.
Kristin Overton: Yeah. So it all starts with that. foundation you know And then once you can really dial in that foundation, that's when you can start. building your your speed. and your strength and and all those things.
Rich: I'm just thinking of the how many times I was yelling into my phone, let's go, KO!
Kristin Overton: i think I heard you.
Rich: Anyway.
Kristin Overton: I think I heard you.
Rich: Uh... All right, so... You've been a coach for a while. You've been an athlete forever here. what But what like yeah every time you race, right? What does Mark Allen say, right? Any race that you learn something from is a good race.
Rich: What? What's one thing that you added to your coach? repertoire, your coach. Knowledge. Peace. that you have now that you didn't have before. this event.
Rich: This time.
Kristin Overton: i think one thing that that solidified you know, something that that we all know. that you know,
Kristin Overton: You have to put all three disciplines together. And if you do too much on one discipline, it can be detrimental to. the other discipline. And I feel like.
Kristin Overton: for my race. this last weekend. I. I probably could have gone a little harder on the swim. and a little harder on the bike.
Kristin Overton: but I felt like I just dialed it in just right where you know once I got off the bike, i felt I felt really good on the run. that I could be very very consistent on the run.
Kristin Overton: and you know just that that's how i felt on my race but if you look at the you look at the men's professional race. And you look what Hayden Wilde did.
Kristin Overton: He wasn't the fastest swimmer. He wasn't the fastest. cyclist he wasn't the fastest runner But he was the fastest triathlete. So, you know kind of learn learning at learning your your body and yourself And it you know it changes from year to year. One year you think, Oh, I got, I got, I got the special sauce. I, you know, I could do this. And then the next year you're like, Hmm, that didn't quite work out so well.
Kristin Overton: So... you know, always just trying to to dial in those those paces just right, which is not not the super easiest thing to do. But one thing that, you know.
Kristin Overton: That's one thing. to to teach my athletes. that that you have to think about that. and know that there's there's a sweet spot in everyone and it's not necessarily your fastest. with each one.
Rich: but it's fighting your fastest race.
Kristin Overton: Yes, exactly.
Rich: Yep.
Kristin Overton: Exactly.
Rich: Woo, man, this was good, K .O. Lots of awesome. advice listen we're gonna we're not quite done yet i'm not quite ready to let you off the hook. but
Kristin Overton: Just keep firing them away.
Rich: I hope that this. Well, I hope as everyone's listening to this that you found at least one thing.
Rich: That. could be a controllable upgrade for your next race, whether that's in your preparation, whether it's in your pacing, your fueling, your recovery. or your mindset. and write it down. down.
Rich: Because this is this is the process. This is how you learn. This is how you get better. It's not just all about grinding out. Strokes and pedals. and and you know, strides. It's It's also about being a smart.
Rich: Athlete. And... You listen, and we are. End. Sometimes it needs, maybe you don't even know what questions to ask. Right? Think about that. Because...
Rich: After I get done. having a fun segment here with Coach K .O. I've got... a little bit of information to share. So coach Gail, here we go. We're going to do a, we're going to wrap this thing up with a world championship lightning lap.
Rich: I'm going to ask i me give you a prompt. And you're going to answer with the first honest response that comes to your mind. Keep it to like one to three. Word. answers. and Let's ask for just a one word, okay?
Kristin Overton: All right. Sounds good.
Rich: One. Word. for the start line energy.
Kristin Overton: electric.
Rich: Electric, love it. Ooh, except for water and electricity. The biggest.
Kristin Overton: yeah
Rich: the biggest surprise the biggest surprise
Kristin Overton: Ugh. the biggest surprise.
Kristin Overton: how much fun the This scent. on the bike was.
Rich: Oh, all right. I like that.
Kristin Overton: Yeah.
Rich: That's exhilarating.
Kristin Overton: Yeah.
Rich: All right, the skilled...
Kristin Overton: It was like, well, it's crazy.
Rich: now I love descending. Totally just love it. All right. the skill that was tested the most for you.
Kristin Overton: Uh...
Kristin Overton: balan balancing my electrolytes.
Rich: Okay. I like that.
Kristin Overton: Interesting. Yeah.
Rich: Yeah, okay. How about... the coaching cue that you repeated the most to yourself.
Kristin Overton: I'm pretty sure it was just... Just relax and go.
Rich: Okay. All right. Like that one. Just relax and go. The moment. most worth celebrating. is it obvious
Kristin Overton: oh gosh I mean you could say the finish line. But that's super obvious.
Rich: That's what I was gonna say.
Rich: It seems too obvious, right?
Kristin Overton: I guess. Eh. really... getting getting off the bike and knowing that I conquered. one of the hardest bike courses on the circuit.
Rich: Yeah.
Rich: Yeah. I mean. I mean, it's it's a beast.
Kristin Overton: And I didn't crash. Yeah, it's a beast and there were crashes and you know
Kristin Overton: Just...
Rich: Yeah. Whoa, no, really?
Kristin Overton: getting off the mountain and yeah yeah I mean, and not...
Rich: Yeah.
Kristin Overton: know I didn't hear of anything. horrible there's some pretty bad ones but Yeah, I think. for the most part every everybody did their due diligence and and order. even though went fast or relatively careful. you know in the descent but Yeah.
Rich: Well. And that just might be the answer to this last one. The lesson another at the then the lesson another athlete most needs to hear.
Kristin Overton: yeah i mean that's that's definitely it is you know you you gotta be be mindful and
Rich: Yeah.
Kristin Overton: you know, communicate, you know, you're flying down that mountain and you gotta let people know where you are. and you know, move over when you need to move over. And and those things are super important when you're you're getting on a course like that. So, you know, learning your bike handling skills.
Kristin Overton: Do the T on that kind of thing. course.
Rich: Wow. So much great, great stuff. Any final parting thoughts before I wrap us up here?
Kristin Overton: oh gosh i i would say you know to anybody out there who One. Whoop. qualifies.
Kristin Overton: for a world championship. whether you're on the podium or it's a roll down. You know, I've heard people like, oh, I don't deserve it. It was just a roll down. You deserve every bit of that.
Kristin Overton: And. you should not miss. going to a world championship. Because it is. Amazing. and and just a wonderful experience.
Rich: I mean... a world championship of an already pretty difficult sport that is a really challenging sport of swim, bike, and run and transitions.
Kristin Overton: Yeah.
Rich: and you know nutrition and all of these things
Kristin Overton: Right.
Rich: Okay. And. Yeah.
Kristin Overton: Yeah, and if the course scares you, that's that's that's okay. It should.
Rich: Yeah.
Kristin Overton: And it's just going to make you a better athlete and a better person.
Rich: Listen. Listen, with your a grit to greatness. athlete. or not it's okay we are you know we are We are trying to help. you know,
Rich: Give information, give insights. share our experience, share our athletes' experiences. But you can also do yourself a favor and really kind of dive into understanding what your strengths is.
Rich: as an athlete are. where you might have some weaknesses in your kind of foundation or you know habits or or physical where your opportunities are, like where the greatest opportunities for you to.
Rich: You know? Make improvements. have results. And what are the threats to what? amounts to you being able to get to your ideal.
Rich: outcome either. Getting to a championship. getting to a finish line. And. so what we've we're trying to do here is we're trying to help people figure those things out.

Rich: Question. questionnaire. that dives into all of these different aspects. And it will produce a report and you will be able to sit down with a coach and go through your personalized.
Rich: SWOT analysis, athlete SWOT analysis. And figure out what your immediate next steps for, for example, a 30, it's like I've got a 30 day checklist on things that you can implement. Habits.
